No heavy bag? No pads? No partner? No excuses.
Whether you can't make it to the gym, are traveling, or just want an intense conditioning session at home, you don't need a fancy setup to get a fight-ready workout. All you need is 15 minutes and enough floor space to move.
This high-intensity conditioning circuit blends explosive bodyweight movements with sharp Muay Thai shadowboxing to build endurance, power, and mental toughness.
6 Exercises back-to-back in order
Zero Rest between exercises
1 Minute Rest after completing all 6 exercises
3 Full Rounds total
Start by building upper body pressing power and core stability. Keep your elbows tucked at a 45-degree angle, lower your chest close to the floor, and explode back up.
Immediately transition into your fighting stance. Fire full-speed, sharp combinations in place. Don't just throw hands—integrate your jabs, crosses, hooks, elbows, knees, and defensive head movement. Keep the intensity high!
Time to load the legs. Drop into a deep squat (hips below knees) and explode straight up into the air, landing softly on the balls of your feet before sinking straight into the next rep. This builds the explosive plyometric power needed for heavy kicks.
Bring the fight back into the conditioning. Alternate sides, driving your knee explosively up toward your chest while springing off the back foot. Focus on driving your hips forward and staying light on your feet.
Get down into a high or low plank position with your core tightly engaged. Alternate driving your knees up to meet your elbows on the outside. This targets your obliques and hip flexors—essential for controlling the clinch and firing quick kicks.
Finish the circuit strong. Drop down, touch your chest to the floor, pop back up to your feet, and jump with hands overhead. Push through the fatigue—this is where your gas tank gets built.
Pace Yourself Early: Round 1 feels great, but Round 3 will test your stamina. Keep a steady rhythm so you don't gass out halfway through.
Form Over Speed: While the goal is intensity, sloppy form leads to injury. Keep your core tight during push-ups and planks, and land softly on all jumps.
Track Your Progress: Keep a timer handy and note how long it takes you to complete each round. Try to beat your time next week!
